How Long Does It Take to Lose Muscle?

Strength holds for roughly three weeks of doing nothing before it starts to decay. Muscle size takes far longer — a meta-analysis of complete training cessation found no statistically significant loss through 24 weeks. And after a layoff you are still stronger than you were before you ever started training.

Almost everyone overestimates this. The fear of losing progress drives people to train through illness, skip deloads, and treat a week’s holiday as a setback. The detraining literature does not support any of that.

Strength: about three weeks, then decay

The most precise figure comes from a 2013 systematic review in Sports Medicine covering 27 studies and 1,015 elite rugby union, rugby league and American football players. Its conclusion is unusually direct: strength levels can be maintained for up to three weeks of detraining, with decay rates increasing thereafter, over roughly the five-to-sixteen-week range.

Across detraining periods averaging 7.2 weeks, those athletes lost a mean of 14.5% of their strength (effect size −0.64). Power was almost untouched over a comparable window — a mean decrease of 0.4%, effect size −0.10.

Bear in mind who these people are. Elite contact-sport athletes carry the largest trained adaptations of any population studied, which means they have the most to lose and the steepest slope to fall down. If three weeks is the safe window for them, it is not a tighter window for a recreational lifter.

Size: measured in months, not weeks

A 2022 meta-analysis in IJERPH pooled six studies of resistance-training cessation in older adults, with training blocks of 9 to 24 weeks and detraining periods of 12 to 52 weeks. Training increased muscle size as expected (Cohen’s d 0.99, 95% CI 0.63 to 1.36). Then it stopped.

Three to six months of doing nothing at all did not produce a statistically significant reduction in muscle size in this pooled analysis. The confidence interval touching zero is doing real work in that sentence — it means the data cannot rule out no loss. The clear signal appears only past seven months.

So the two clocks run at very different speeds: strength declines first, size holds far longer. Which is the reverse of the anxiety most people actually have, since it is size they watch in the mirror and strength they assume will still be there.

You do not go back to zero

A 2022 systematic review and meta-analysis in the Journal of Aging and Physical Activity, covering 15 randomised controlled trials and 383 middle-aged and older adults, opens by stating the finding outright: muscle strength after detraining is still higher than the level before training.

Detraining moves you back toward your starting point over the periods studied. It does not move you past it. Whatever you lose during a layoff, you are losing a fraction of an accumulated gain, and you restart from higher ground than the first time.

How long you trained decides how much you keep

The same review produced the most useful practical result in this literature, by comparing resistance-training duration (RTD) against detraining duration (DD):

The rule that falls out of this is worth remembering: a long training history is itself protective, and a short one is fragile. Six months of consistent training buys you durability that six weeks does not. If you are early in your training life, a long break genuinely does cost you more — not because your muscle is different, but because you have less accumulated adaptation standing between you and baseline.

Why the first sessions back feel so bad

Because much of what you lose early is neural rather than structural. The size data show tissue holding for months while the strength data show measurable decline within weeks; the gap between those two curves is largely your nervous system’s ability to recruit and coordinate the muscle you still have.

That component returns quickly. It also means the weights on your first session back are a poor estimate of what you have actually lost. Expect them to under-represent you, and do not use them to set your expectations for the month.

The limitation you should know about

These are three good studies pointing the same direction, and none of them were run on the person most likely to be reading this. The slow, forgiving size and strength results come from middle-aged and older adults — a group that generally loses muscle more readily, not less. The fastest strength-decay figure comes from elite contact-sport athletes with the largest adaptations to lose.

A recreational lifter in their thirties sits between those populations, and no meta-analysis has placed them there precisely. What survives that uncertainty is the direction rather than the decimals: days and weeks are cheap; months are the unit in which real loss is measured.

For strength, roughly three weeks is the figure the elite-athlete review names before decay rates increase, and that is drawn from a well-trained population with a lot to lose. A one-week holiday, a bout of illness, or a deload sits comfortably inside that window. The more useful framing is that the cost of a short break is close to zero while the cost of training through injury or genuine illness is measured in weeks, so the arithmetic almost always favours resting.
Faster than it took to build, though the evidence here is weaker than for the loss side and the best-known mechanistic explanation — myonuclear retention, often called muscle memory — comes largely from animal work rather than human trials. What the human detraining literature supports directly is the starting position rather than the retraining rate: you resume from a point still above your untrained baseline, and the early strength you appear to have lost is substantially neural, which is the component that returns quickest.
